What is a good lift? Honest strength standards for normal people

Rough bodyweight-ratio targets for the squat, deadlift, bench press and press that a Clydebank coach uses with beginners and intermediates. For context, not for ego.

People ask "is that good?" about every lift. Here are the rough targets used in the studio, expressed as a multiple of your own bodyweight, so a 60kg woman and a 100kg man can both read the same table. They are coaching rules of thumb, not promises and not a competition.

The table

LiftBeginnerSolidStrong
Back squat0.75 × bodyweight1.25 ×1.75 ×
Deadlift1 × bodyweight1.5 ×2 ×
Bench press0.5 × bodyweight0.9 ×1.25 ×
Overhead press0.35 × bodyweight0.6 ×0.85 ×
Press-ups in a row52040

Women typically sit a little lower on the upper-body lines and level on the lower-body lines. Over-50s: take a tenth off everything and be proud of it.

How to read it

  • "Beginner" is where most people land after their first eight coached weeks, having started from an empty bar.
  • "Solid" is a year of consistent training. It is where injuries stop happening and clothes fit differently.
  • "Strong" is nice, optional, and takes years. Nobody needs it to lose fat.

What matters more than the number

Technique with a load that goes up a little each week. In the Barbell and Dumbbell class the bar is coached from empty. The number takes care of itself.

Questions

Quick answers.

Should I test my one-rep max?

Not in the first few months. Sets of five with good form tell you everything and hurt nothing. Stevie will tell you when a heavier single makes sense.

I am nowhere near the beginner column.

Neither was anyone in the room on their first day. That column is week eight, not week one.

Do I need to lift to lose fat?

You need to lift to lose fat rather than muscle. The scale cannot tell the difference. The tape and these numbers can.
